For purposes that involve bending over, it is crucial that you have strong back muscles. The one arm dumbbell row is a great way to not only work your back, but also your triceps.
To get into proper position, stand to the right of your weight bench and hold a dumbbell in your right hand with your palm facing in. Pull your abdominals in and bend forward from your hips so that your back is naturally arched and roughly parallel with the floor and your knees slightly bent. Place your left hand on top of the bench for support and let your right arm hang down. Tilt your chin toward your chest so that your neck is in line with the rest of your spine.
To begin the exercise, pull your right arm up, keeping it in line with your shoulder and parallel to the ceiling. Lift until your hand brushes against your waist. Lower the weight slowly back down. Continue until you feel your arm getting tired. If your back feels fine, switch arms and do the same.
Remember that although your arm is moving, this is a back exercise. Concentrate on pulling from your back muscles rather than just moving your arm up and down. Also keep your abs pulled in tight throughout the motion. Be careful not to let your back hunch up, and refrain from jerking the wait upwards instead of pulling it in a smooth motion.
If you are more concerned about working your biceps and triceps but still want to get a good back workout at the same time, there is a different form of the one arm dumbbell row that will do exactly that. It is known as the rotation row. In this exercise, as you lift the dumbbell, rotate your arm so that your palm goes from facing forwards, to facing backwards. You will feel the extra emphasis on your upper arm from this form.
